For many years I have used paper logs. I would like to try the contest log on tab 4 of Log 4OM. I understand the information required there. What I do not understand is how to create an ADIF file for export into a CABRILLO file and how it is sent to the ARRL. That whole last paragraph is greek to me.
Help would be appreciated.

You need to export the contest QSO'S as an ADIF file (ASO manager) then use an on line ADIF to Cabrillo converter

You might take a look at N1MM Plus. It's free, and it will generate a cabrillo log, as well as an adif to import into Log4MM. It might seem confusing at first, but you don't need to use all of the features. You would probably only need to use the log module itself.
